🌈 Tuck your pelvis under to maintain a neutral spine
🌈 In a “sawing” motion move the ball two inches forward then two inches back, slow and controlled

Instrument-Assisted Soft Tissue Mobilization (IASTM) is the use of a hard tool to promote change in tissue. It is a great addition to soft tissue work!
It can be used on mostly every part of the body, but is especially beneficial at areas with:
🔹 Superficial tendons
🔹 Connective tissue
🔹 Bony connections aka joints
The purpose is:
🔹 Create micro-trauma with friction
🔹 Restart the healing process
🔹 Bring more blood flow to the area

One of the best core and pelvic floor exercises you can do during your pregnancy ➡️ 3️⃣6️⃣0️⃣ breathing 🌬️
🌬️ Perform in seated, kneeling, standing, quadruped positions
🌬️ Can place hands on your rib cage for tactile feedback to ensure you’re breathing into all sides of your ribs
🌬️ Take a deep inhale into your front, side, and back ribs - allow your pelvic floor to relax and descend downward
🌬️ On your exhale, contract your pelvic floor upward while also engaging your deep abdominal muscles and “hugging baby from inside”
🌬️ Perform for 1-3 minutes before or after a workout or throughout your day!

🚨You can still do planks during pregnancy! 🚨
Planks are a great exercise to continue whole body strengthening while your body is changing. Of course it’s always important to modify as needed, so if you can’t maintain a solid transverse abdominis contraction, pelvic floor engagement, you notice coning/doming in your abdomen, or you’re unable to maintain full even breathing - MODIFY! Come down to your knees or perform on a bench or the wall. Each of those modifications will still allow you to strengthen your core in a safe, effective way 👏

It’s fun to switch up your core exercises and work on your stability in different ways ✅ Check out these two anti-rotation core exercises to challenge yourself!
✅ 1/2 Kneeling Chop with Weight
- Take a 1/2 kneeling position, tuck pelvis under, engage transverse abdominis
- Bring the weight from one hip across your body like you’re going to throw it over your shoulder
- Maintain trunk in center and avoid any rotation
✅ Plank with Weight Pull Through
- High plank position, tuck pelvis under, engage TA
- Move weight from outside one arm through to opposite side
- Don’t let your hips drops or rotate
❗️ 12 reps 2 sets each side for both
‼️ Try a weight that challenges you! 15-25 lbs if you’re able to maintain good form and control

Standing Clamshells - try this exercise to kick up your glute, core, and stability game 🍑
💥 Mini squat near a wall, weight in your heels, core engaged
💥 Band around your knees, place ball of one foot against the wall - maintain mini squat
💥 Externally rotate your knee outward, control it back inward
💥 Perform 2 sets, 15 reps for the burn 🔥

If you’ve ever felt bloated or backed up, especially in early pregnancy, try this colonic massage to get your system flowing again ⬇️
🤲 Lay in a comfortable, reclined position
🤲 Start at the inside of your right hip bone with a tolerable pressure (minimal to moderate) and move your hands in small circles up to your ribs - up the ascending colon
🤲 Then across under your ribs - across your transverse colon
🤲 Then down to the inside of your left hip bone - down your descending colon
Follow this path for 2-3 minutes, 1-2x/day to help get your bowels moving again!

During pregnancy there can be reduced cocontraction of muscles surrounding the pelvis, which can result in pain at the Sacroiliac (SI) joints - on one side or both, low back pain, and/or central sacral pain. This is known as Posterior Pelvic Girdle Pain. 💥
It’s very beneficial to continue strengthening the muscles surrounding your pelvis and posterior muscles of the lower body (glutes, hamstrings) to help stabilize the pelvis and core. If you’re experiencing this, try some or all of these! 👉
💡Weighted bridge

💡Bridge with march
💡Dumbbell hip thruster

Diaphragmatic breathing, or belly breathing, is an incredible connection to the pelvic floor muscles.
Expanding your rib cage 360 degrees while your belly rises gives both your diaphragm and pelvic floor room to move.

If you’re experiencing pain in your pubic symphysis during pregnancy, also known as lightening crotch ⚡️, try one or all of these exercise variations to help activate and strengthen your adductor (inner thigh) muscles!
Activating these muscles inner thigh and core muscles can help alleviate the force changes your pelvis is going through, which is why you get those shooting pains in your pubic area.
1️⃣ Isometric adductor squeezes
- hold 5-10 seconds, 10x
2️⃣ Isometric adductor squeeze with bridge
- Hold 3 seconds with each bridge, 20x
3️⃣ Modified Copenhagen plank
- hold 15-30 seconds, 3x each side
4️⃣ Full Copenhagen plank
- hold 15-30 seconds, 3x each side

Controlled articular rotation - CAR, great exercises that incorporate mobility, motor control, and stability‼️
🦵 Start in tall kneeling with a step stool, box, or kettlebell (for increased balance challenge)
🦵 Engage your core, shifting your weight to one side, bring your opposite leg around to rest or tap on the stool or handle of bell
🦵 Return your leg back to tall kneeling position

Looking for exercises to help strengthen your trunk? Pregnant or postpartum and want to help increase your core stability? This exercise may be for you!
Having a strong trunk is important for properly strengthening your upper and lower body🏋️♀️ Check it out ➡️
Alternating march for trunk strength and stability
⭐️ Start by engaging your transverse abdominis, pull your belly button down towards your spine.
⭐️ While maintaining that abdominal contraction and keeping your back in contact with the floor, raise one leg up to a march position until your knee is over your hip. Slowly alternate marching legs tapping each foot on the ground in between marches.
⭐️ Only do this if you are able to keep your abdominals contracted and your back in contact with the ground.
❗️This should not cause any pain or strain in your back
❗️If you notice coning or doming in your abdomen you make not be engaging properly

What’s Dry Needling⁉️
The use of thin, small, flexible needles to restart the healing process and improve circulation to muscles, tendons, and ligaments. Dry needling works great at tackling new AND old injuries. When paired with corrective exercises, needling can be the push your body needs to overcome that nagging injury!
‼️ Dry needling can also be used in pregnancy after the 1st trimester ‼️

You’ve probably heard of, or performed, a clamshell exercise laying on your side, this super clamshell takes it up a notch!
🍑 Lay on your side, draw your belly button toward your spine
🍑 Shoulders, hips, ankles in line, band above knees
🍑 Keeping your hips lifted up, rotate your knee up, maintain contact between your feet

Transverse abdominis muscle - deepest muscle of our core 🌪️
This muscle should be contracting when we do any type of body activity: strength training, yoga, lifting babies, transitioning into an out of positions, lifting that (incredibly awkward 😵💫) stroller and car seat.
Some cues to help initiate this contraction:
🌬️ Draw your belly button toward your spine (without sucking in or holding your breath)
🌬️ Brace your stomach as if a small baby or small animal was walking on it
⚡️ Transverse abdominis contractions are a good start to your postpartum fitness journey, with respect to tissue healing, regardless of the type of delivery you had, vaginal or C-section.
⚡️ This is also the contraction you should begin every exercise with, not just core!

Caregivers, if your upper back is feeling tight after feeding or holding your kiddos, this exercise is one (of many) that can help you out!
👉Start kneeling on your right knee, left hip and shoulder touching the wall, left foot planted forward
👉Arms forward, sweep your left arm up and over to open your chest inward into the wall
👉Hold 10 seconds, perform 10x
👉Repeat on opposite side!
Mobility is great, but especially when it’s paired with strengthening - don’t forget to strength your upper back muscles as well to avoid pain!

Try this exercise to challenge your glutes, primarily your gluteus medius muscle an important hip and core stabilizer! 🦵
Single leg squat on the wall:
♦️ This exercise targets the outside of your hips, which can get underworked in other lower body strengthening exercises
♦️ Stand with your shoulder touching the wall
♦️ Raise the leg nearest the wall up to a 90 degree angle, while keeping your hips level
♦️ Place a light ball (or small pillow) between your leg and the wall, near your knee
♦️ Sit back into a single leg squat, ensure your weight is shifted posteriorly (into your heel and glutes)
Try 2-3 sets of 12 reps
⭐️ You should feel a good burn on the outside of both hips!

While strengthening your upper body it’s important to remember the small muscles surrounding the shoulder blades, periscapular muscles. Some of these muscles are part of the upper core! 🔑
Tips 👉
✔️ Use light to medium weight dumbbells
✔️ Go for higher reps lower weight to build endurance, 2 sets of 12-15 reps
✔️ When raising your arms up in each direction, make sure to keep your shoulder blades down and back - don’t let them hike up to your ears!
Try adding this exercise to your routine on your next upper body day! 💪

Birddogs are a classic 🤌, great exercise for core and spinal stability. Here are two of the many variations you can try to increase the challenge of the classic exercise ➡️
Birddog Plane
⭐️ Draw your belly button to your spine, hands under shoulders, knees under hips
⭐️ Begin by performing a standard birddog then bring your opposite arm and leg out to opposite sides - can pause for ⬆️ challenge
⭐️ Return arm/leg to center then repeat opposite side
Bear Birddog *optimal to perform with furry friend
⭐️ Draw your belly button to your spine, hands under shoulders, knees under hips
⭐️ Raise knees 1-2 inches off ground, then perform birddog
Perform each 10-12 reps 2-3x
🔑 With both variations, keep your hips level and avoid any spinal twisting!
🔑 All three of these exercises are a great additional to your stability/strength routines!
